It is a dark, dreary, ra iny day
and summer is offi cially over.
The number of daylight hours is
rapidly decrea sing and running
outside is beco ming more of a
ch allenge w ith ea ch passi ng day.
When you are running in l ow light
situations [dawn / du sk / etc.]
please consider wearing m ore
reflective cloth ing than you wor e
last year. There are a number of
products on the market that help
to make you easier to see as you
run. On one end of th e scale is
the reflec tive ves ts that are made out of a mesh fabric that
can be worn over most long sleeve shirts / jacke ts. On th e
othe r end of Ihe sca le, we have LED headlamps [I have
one and really li ke it. great battery life, provides a beam of
light so I can see wher e I am going, and is bright so ca r s
can see me] and clo thing made with embedd ed r eflective
material such as Illuminite. If you won't buy on e of these for
yours elf, you could ask that special someone in your life to
buy it for you for Chri stmas.
Th e fall m arathon sea son in the North East is coming to
an end. One of the best racing opportunities over the winter
months is our very own FREEZEROO racing se ri es. The
series consis ts of six races varying in distance from 5K to 8
miles, provi ding just th e right distance for everyone. Laurie
Smith, as the over all series race director, has been busy
planning, or ganizing, and preparing for m onths. Ea ch race
additionally has it' s ow n ra ce direct ods] and th ey have been
working to make thei r ra ces special for you, th e runners. I
hope to see yo u at one or more of these races .
Our Fall Seminar series is off to a wonderful start. The
speakers have been knowledgeable and we ll prepared,
th e Mid Town Athleti c Club has graciou sly provided a
meeting r oo m, and th e people who have come to listen and
ask questions are r eally enjoying the entire experi ence .
Many thanks to Bob Withrow for all of the work he did to
secure th e fac ility, arrange the speakers, and publicize the
seminars .
any of thes e may be, I think even more difficu lt is for us
to consider running with a pl an . Maybe the "plan" would
consist s of less over all days of runn ing per week, maybe
putting res t days deliberately after hard run s / races, and
possibly following a regimen that avoid s running the same
co urse at the same pa ce run afte r run . Maybe you will be
blessed and not need to change anything . If that is the case,
count yourself among the lucky few. Reg ardless, the next
time you ar e runn ing and / or have some quiet time to think,
may I suggest you reflect on these questions and explore
the right answers for you?
In closing, I wish ea ch and eve ry member and their
families a wonderful upcoming holiday season.

Why did you start to run ? Why do you continue to run ?
Simple question s, possibly; not so simple answers. I started
to run to r elieve stress, I have continued to run because
I enj oy how I feel during and after most run s, I enjoy the
times I spend alone as we ll as w ith other runners. I enj oy
the excitem ent of racing, I like the fact that I ca n negotiate
with myself that by runn ing an extra day or whatever, I can
eat something I kn ow isn't good for me. Chi cken Wings,
cho colate pi e, and ice cream all come to mind. What do we
need t o do to continue to enjoy our sport as we age? Str etch

The Eclectic Runner
By Tom Perry
Each month in this space I s ha re something about running
and racing. Th e co nte nt va ries widely from month to mon th,
hence the title.
DNF
I dropp ed out of the Olander Park 100 Mile Run at
10 hours with 51 miles comp leted. I'm not s ure what
happened ... the firs t few hours of the ra ce were fin e. But
toward the end of the fifth hour the wheels started coming
off. I felt increa si ngly fatigued , awa re of aches in my left
kn ee and tightness/soreness in my legs. My pace slowed
mo re wi th eac h mile ove r th e next th ree hours. It felt like I
was gradually grinding to a ha lt . I started runnin g th e mat h
to pred ict my fini sh ti me a nd debating whether it wou ld be
wo rth it. At 42 m iles I switche d to walking a nd soon after
promised my wife I wo uld jus t go to 50 and drop out.
After a DN F com es th e second-guessing. Could I have
finished the remaining 49 miles within th e time limit?
Maybe , but most of it would have been walking, not a
competitive effort. Now, three weeks after the fact, I am
comfortab le with the dec ision but s till pu zzle d as to why the
run went bad. Th is got m e thinking about the many poss ible
causes of a poo r pe rforman ce .
Common Causes of Bad Races
Ra ci ng too soon afte r an illn ess or in ju ry oft e n leads to
a DNF or bad race. I' ve learned the ha rd way twice that it
ta kes at least 2 wee ks to fu lly re cover from the flu .
Being grossly under trained has high ris ks ... if yo ur
longest run has been 10 mi les, yo ur first m ara thon will
proba bly turn into a "death ma rch ." The wrong training can
be just as big a problem . Training is specific. If th e race is a
trail race , you nee d to tra in on similar trails. If the road race
ha s big hills or is all fla t, train on simila r terrain.
Over training or over ra ci ng will inevitably lea d to sub par efforts. The stresses of tra ining and racing o nly make
you s tronger if your body has an adequate opportunity to
recover. Failing to taper enough before the big ra ce can
also cause problems. Marathon training plans used to
ca ll for a final 20- miler 2 weeks befo re the race. Re cen t
stud ies have demonstrate d that it takes 3 to 4 wee ks to full y
recover.
Going out too fast inevitab ly leads to a n even bigger s low
down later in the ra ce . If you r second ha lf pace is mo re
than 10% s lower tha n th e first ha lf, you proba bly went out
too fast.
Overh eat ing and dehydration can get you in rea l trouble ,
even in winter. Drink early and ofte n. Don't overdress
for the co nd itio ns. Electrolyte loss is a co mm o n cause
4
of muscle cram ps and ca n us ual ly be avoided by taking
electrolyte capsules.
In races longe r th an 2 ho urs, ina de quate fuel
replen is hment leads to "bonking " or "h itting the wall." A
general guidelin e is to ingest at least 50 grams of com plex
ca rbohydrates per hour, e. g., 2-3 gels per hour.
Don't try new thing s in th e ra ce without testing them in
training. Everyth ing you wear, drink, eat, carry, use or do
s hould be tri ed first on tra ining runs .
Finally, if non e of the a bove fit , you might want to see your
docto r for a checkup. You might be a ne mic or have some
other m e dica l condition .
The 3 How's: Gift Gadgets for Runners
Whe n running became a s port, we began seeking ways to
quan tity ou r runs. How far did we go? How long di d it ta ke?
How ha rd was it? Thirty years ago, whe n I started runn ing
as an adult-onset athlete, you ran a route you m easured
with the car odometer, carrying a chea p stopwatch and
subjectively rated the effo rt afterwards.
Gadgets to mea sure "how long" were ava ilable by the
1980 '5. Casio, Tim ex and other watch com pa ni es introduced
a ffordable s ports watches, giving us a convenient way
to record total tim e and up to 100 split times on some
models.
By 1990, Polar's wireless heart rate monitors gave us a n
objective measu re of "how ha rd ." Initia lly, these monito rs
ju st combined s ports watc h func tio ns wit h a continuous
dis play of curre nt hea rt rate. Today, a dva nced models fro m
Pola r, Nike, Ti mex a nd other manufacturers can record your
hea rt ra te throughout the r un, ca lculate ave rages for each
sp lit dis tance, and upload the data to a PC application where
graphs can be displayed . One Polar model eve n includes an
altimeter function; recording both current altitude and the
cumulative gain or loss for each s pli t dis ta nce .
"H ow far" has been the las t proble m to be solved and
th e ava ilable products a re th e least mature. Nike has
systems that rely on accelerometers in a s hoe -mounted
pod to estimate current speed a nd distance tra vele d.
These products have to be calibrated for th e individ ual
runne r. Timex uses GPS technology to trac k changes in
your locatio n to de te rm ine how fa r yo u've trave led and
how fast. Ca libratio n is not require d and the syste m can
be also be used for other s ports (kaya king, skiing , etc.)
Both approaches give re m a r kably re peata ble and accurate
di sta nce measurements (with the e dg e going to Timex!.
Neithe r gives a useable read ing of current runn ing pace.
Nike and Timex bot h have models with integ rated heart
rate monitors and the a bility to upload the reco rded data
to a PC.

Record Times Established In
Hilton Apple Derby 5 Mile!
So , with all the gadgets ava ilable, which one do you put on
your holiday wish list ? Th e re's no one right answer; it all
depe nds on your needs as a runner.
Is "how long" all you really need to know ? The n all you
rea lly need is sports watch. Pick one with an easy to read
display an d s imple controls.
If the runs you ca re most abo ut are on acc urately
measured courses [or on a trac kl, then a heart rate monitor
is all you need to an s wer all "3 how's," Get a model that
records s plit times and average heart rates for eac h split
like th e Timex Bodylink Hea rt Rate Monito r , Nike Tria x
C8 or any of the Polar S-series monitors, Pick the Timex
Bodylink system if yo u think you might want to add the GPS
Speed + Di s tance funct ion late r.
Timex a lso offers a Bodylink Data Recorder module,
Unfortunately, it is co mpletely independent of the watch
unit. You s tart and s top it se parately and have no way to
capture s plit data in the re corder. If you want to upload
complete run data to a PC application, the best options are
the package deals [Po lar hea rt rate mo nito r + PC Coach
software] offered by PC Coach [www.pccoach .comi.
Want to know "how fa r" fo r every run you do? Th e n go for
either the Nike orTimex Speed Distance Monito rs. Pick the
Nike Tr iax 100 or Triax Elite if you run trai ls in deep valleys
and through dense forests. The Triax Elite includ es a heart
rate monitor and a ppli cation softwa re to record a ll yo ur
runs . Pick the Timex Spee d + Distance Sys te m or the newer
Timex Bodylink GPS System if you want the most accu rate
distan ce measurement. You can add the heart rate monitor
to the Bodylink GPS system .
Going beyo nd the bas ic "3 How's," two of the products
men tioned above ca n be e asily programmed to prompt you
through a com plex in terva l wo rkou t. It's like havi ng a coach
on your wrist. The Nike Triax Elite has the best workout
programming features and its Speed Distance Monitor lets
do yo ur quarters [or any other distance] on any flat road,
The PC Coach applicati on includes many workouts you can
downloa d into the Polar 5-61 0 and 5-720 models be fore you
head to the track.
See the manufacturer's web s ites for m ore info rmation
about any of these produ cts . Your loca l runn ing s pecialty
shop s hould have most of them in stock when you're ready
to buy.

SBA Legacy 5K
By Mike Weinpress
Sunday, September 21st
Sals, or the Spencerport Runners began about 15 yea rs
ago. Mike McCullough and I started meeti ng nea r the Union
St. bridge on weekends to do our long r un s. We decid ed to
form a club. Since we usua lly did 15 miles on the Erie Cana l
we named ou r group Sa Is after the old mule . Singing yet? It
was a very exclus ive club. We decided that to be a member,
you mu st be nam ed Mike, losing your hair, and not be faster
than us. Surprising ly, the membe rsh ip did not grow quick ly.
After ma ny club meetings, we loosened up a bit and decided
to ad mit people who were married to ba ldi ng, slow Mikes.
Membership doubled but then hit a plateau. We decided to
make some slight adjustments. If you had a pulse , ru nning
shoes, and a sense of humo r, you' re in.
We meet on Sundays, sti ll at the bridge at 7:30.
Most of us do a long run of 6 to 20 miles depending on what
race we are tra ining for . Ou r pace is usua lly 7:30 to 8:30
miles on a couple of differe nt routes that usua lly in clu de the
towpa th. Thoug h most ly men , we do have a co uple regu lar
women running with us. There can be from 2 to 20 there .

On September 21, over 260 participants ran or walked
from the Susan B. Anthony House on Mad ison Ave. to th e
Unive rsity of Rochester to commemorate the efforts to have
women admitted to this college by 1900. Olympic short

hand to help in the ce lebrati on lead in g a pre- race stretch
at the sta rt l in e and giving an inspirational talk at the postrace fe stivities. Also represe nted at the event was Susan B.

The SBA Legacy Race has grown into a premier 5K

Canandaigua Lake 50 Mile: by Isabel and Daniele
The forecast was for a da rk and stormy night. with 4+
inches of rai n and 50 mile pe r hou r winds. All week the
projected track fo r Hurricane Isabel took it directly over
Cananda igua Lake in the heart of the Fing e r Lakes Region .
It was a race directo r's nightmare . Would it be safe to have
the ra ce? Would our out-of-state and downstate runn e rs
be ab le to travel? How many inches of water would cove r
the 6 miles of rail- to -trail across the marshes at the end of
th e lake?
Then. we got lucky. The s torm weakene d quicker than
init ially forecast and the center passed we ll to the West of
us. Th e roa ds were quickly drying und e r partly cloudy skies
by dawn on race day and a ll of ou r reg is tered runn e rs made
it to the s tart.
The Ultra Story
While Isabel was mostly a no-show. Dani e le Che rniak was
a domina nt prese nce on race day. She scored her seco nd
ultramarat hon win of the year. beating all the me n and
finish ing ahead of a ll but 3 teams in the five - perso n relay
event.

and 13 minu tes be hind the le aders.
The next 5 miles took the runners over a big hi ll a nd the n

The Relay Story
The five frie nd ly academics of The Socia l Sc ientists
dominated the team race. Scott Condie averaged 7:27

Announcements
While th e race for first was
settled early, the order of the
othe r tea ms changed on every
leg. Team Milla r, Crosswinds,

Corning Runne rs. This alignment was to change drastically
with some strong runs in the closing legs.
Our speaker wi ll be a representative from Jim Da lbe rth
Sporting Goods who w ill talk about recent tech nology
advancements in running footwear and their relative value
to diffe rent types of runners. There will also be discuss ion
on mo re practical considerations when se lecting footwear.
Paul Doody ran three strong legs to lift the four- person
Team Eldredge from 4" to 2,d at the finish. Lindsey Scott
and Cathy Garcia ran the fastest times on th e ir legs to lift
the Game Farm Girls into 5'". The veteran Corning Runne rs,
while never fastest, were competitive on every leg a nd
moved up from 5" to a close 3,d at the finish.
To he lp us plan for a prope rly s ized fac ility, please se nd a
note to Bob Withrow at rwithrow0rocheste r.rr.co m for any

The three Bloomfie ld Cross Country teams deserve
special mention. Coach Pa ulsen brought his high school
runners to th e race for a day of team-b uilding fun. The
th ree teams ran together throug hout the race, never more
than a mi nute or two apart. At the fin ish , a ll the Bloomfield
runn e rs ran in together holding hands at th e finish. It was
a bea utiful moment.
Special thanks to ou r volunteers, Hammer Nu trition for

Wineglass Marathon
October 5, 2003
Since you asked, /'ll share ..
As for me, I went in w ith thre e goals in mind :
1I STRETCH - 3:35:59 which would be a Boston qualifier.
21 REALISTIC - 3:45 which was ba sed on my gut feel and
the fact that in most marathons, not everything goes right.
31MINIMUM - sub 4 hrs w hich I "knew " was doable unless I
ran into a physical problem that prevented me from running
most of the distance .
Wea ther at the start wa s cloudy [5 minutes before the start
that pace so I targeted a 3:45 fi nish at that poi nt. Had
thoughts of packi ng it in several times - not unusual in a
marathon - it's such a mental game' I just kept going, only
walking whe n I had to down a Power Gel with water at Miles
5,10,15 and 20 .
Go t just beyond 21 miles when the wi nd pi cked up and the
hail started to fa ll just as I turned INTO the wind ! What a
miserable cou ple of mi nutes - YUK ' But it sort of woke me
up and I figured at that po int I would be able to fini sh without
stopping which I did except for a few seconds to down my
last cup of wate r around 23 miles.
the sun was shining'!. about 40 degrees with a brisk westerly
wind. I started in shorts, long sleeved shi rt wi th a singlet over
the top and a nylon wi ndbreaker along w ith gloves. Took the
jacket off at 5 miles and ran the rest of the race with out it
although the re were a few stretches where I wished I had it.
If th e sun had stayed out, I think it would've see med mu ch
warm er. It was pretty raw for most of the run .
Fi nished 335 out of 699 [top halfl in 3:54 - not too bad all
thing s considered . I basically ramped up in 4 months from
the 4 weeks off I had for my thumb su rgery so the endurance
was there, but not the foot speed. I'm hopeful I ca n get back
to trai ning quickly and get th e SO in Vegas on January 25th.
My plan was to run 8's for as long as I could. Got to 7 miles
in about 57 minutes so I was doing ok, but couldn 't mainta in
